I was sitting across from my younger friend Chris the other day, and he did something that stopped me mid-sentence. He tried to get up from the low sofa in my living room.
It was not a graceful, effortless motion. It was a production. He had to put his hands on his knees, push himself forward to the edge of the cushion, and then, with a visible grimace and a soft grunt that he tried to pass off as a cough, he leveraged himself upright. He is 47.
I said nothing; neither did he say anything. But we both felt it. That moment when your body stops being a willing partner and starts feeling like a piece of furniture you have to haul around.
Chris is not sick. He is not old. He is just… still—like so many men I know. He drives to a desk job, sits for nine hours, drives home, sits down to dinner, and then sits on the sofa until it is time to lie down. His weeknights are a masterclass in sedentary living, punctuated only by the weekend visit to church or a long-overdue bicycle ride that leaves him sore for days.
Now, we talk a lot about the “exercise gap” between men and women, or the importance of “getting your steps in”. However, that language has become so clinical, so ingrained in the fabric of generic health advice, that it has lost its impact. It does not capture the slow, insidious creep of physical inactivity. It is not a cliff you fall off; it is a very gradual, very comfortable slope.
And for men, specifically, the consequences of this stillness are not merely about gaining a few pounds or losing some muscle tone. It is a systemic shutdown. It is a quiet rewiring of the entire machine, from the engine room of the heart to the master control unit in the brain.
I have been digging into the research about the actual physiology of what happens when a man stops moving. And frankly, it is the most compelling argument I know for getting off the sofa. It is about making sure the man in the mirror 20 years from now still recognises the one standing in front of him.
Let us start with what Chris felt in my living room: the machinery. Your muscles are the body’s great metabolic sink. They are hungry, active tissues that use up glucose quickly and demand energy. When you are sedentary, your body gets the message that this big, expensive muscle mass is no longer a priority. It is like a factory laying off workers it does not need. You begin to lose it. It is a process called sarcopenia. After age 30, men can lose 3 to 5 per cent of their muscle mass per decade if they are not actively working against it. It is slow, so you do not notice.
However, your body notices. With less muscle to burn fuel, the sugar in your bloodstream has nowhere to go but your fat cells. This is the fastest route to insulin resistance and, eventually, type 2 diabetes.
And it is not just the muscles you can see. It is the most important one you cannot: your heart. Your heart is a muscle, too. When you are inactive, it becomes deconditioned. It becomes a little weaker, a little less efficient at pumping blood. This drives up your resting heart rate and your blood pressure. Your vascular system, the vast network of motorways throughout your body, starts to get a little stiffer, a little less flexible. This combination—a weaker pump pushing through stiffer pipes—is the foundation of cardiovascular disease, the No.1 killer of men globally.
We tend to think of heart attacks as these sudden, dramatic events. But they are often the final scene in a long, quiet play written by years of sitting still.
Then there is the skeleton. We do not often think about our bones until one of them breaks. But bone is a living tissue that responds to stress. When you run, jump, or even lift a weight, you are putting healthy stress on your skeleton, and it responds by getting denser and stronger. When you sit, you remove that stress. For men, the decline in bone density is slower than for post-menopausal women, but it is absolutely real. It leads to osteopenia and osteoporosis, making men more susceptible to fractures from seemingly minor falls later in life. A broken hip at 70 is not just a broken bone; for many men, it is the beginning of a steep, irreversible decline.
But here is the part I find most fascinating and the part we rarely talk about. It is the connection between the legs and the head.
The truth is that a sedentary man is not merely letting his body rust; he is slowly, over decades, cutting off the nutrient supply to his brain. He is increasing his risk for depression (exercise is a powerful, proven antidepressant) and for dementia. The image of the “grumpy old man” is not just a stereotype. Chronic inactivity contributes to a low-grade, systemic inflammation throughout the body, and we now know that inflammation is a key driver in everything from arthritis to Alzheimer’s disease. The body is all connected. You cannot separate the health of your heart from the health of your mind.
For Chris, and for most men, the solution is not running a marathon. It is subtraction and addition. It is subtracting the amount of uninterrupted time you spend in a chair and adding small, almost boring, amounts of movement back into your life.
It is parking at the far end of the car park. It is taking the stairs, even if it is just two floors. It is getting a water glass that is not a giant jug, so you have to get up and refill it more often. It is a 10-minute walk after dinner, not for the exercise but just to clear your head and let your body process the meal. It is finding one physical thing you do not hate and doing it several times a week.
Now, the goal is not to build a physique; it is to remind your body that it is still needed. To send the signal to your muscles, your heart, your bones, and your brain that you are still a vital, moving, living organism. To push back against the stillness that is waiting to take hold of you.
I saw Chris again last weekend. He told me he has started doing something unthinkingly simple. Every time a commercial comes on when he is watching the news or a football match on telly, he gets up and walks to the kitchen and back. Just a lap. He said he probably walks more than a kilometre a night now without thinking about it. He also does some light skipping every now and then. In addition, he does “marching in place” as often as he can, especially on the days he is stuck in the office.
He did not mention the grunt. He did not have to. He just stood up from the sofa, and he did it effortlessly, like a man who still owned his own body. And that, gentlemen, is the whole idea. You need to be deliberate about owning your body so it can serve you better and longer.
